Search "gut health supplements" and you'll find thousands of them: probiotics boasting billions of strains, fibre powders, greens blends, kombucha in a capsule. Most make similar promises. Very few explain what they actually do, or show the evidence that they do it.

This guide cuts through it. Here's what the research genuinely supports for your gut, the three categories worth understanding, and how to tell a considered formula from a hopeful one.

What "gut health" actually means

"Gut health" is a broad phrase, so it helps to be specific. In practice it comes down to a few connected things: how comfortably and regularly you digest, the strength of the gut lining that separates what you eat from the rest of your body, and the balance of the trillions of microbes living in your large intestine, together known as your gut microbiome.

That microbiome does far more than digest food. It helps produce certain vitamins, trains your immune system, and makes compounds that influence everything from energy to mood. When people talk about supporting gut health, this ecosystem is usually what they mean.

Prebiotics, probiotics, postbiotics: the three that matter

Most gut products fall into one of three categories. The names sound alike and get used loosely, so here's what each one actually is, using the scientific consensus definitions.

Prebiotics are food for the bacteria you already have. The consensus definition is "a substrate that is selectively utilised by host microorganisms conferring a health benefit."1 In plainer terms: specific fibres your own body can't digest, but your beneficial microbes can. They ferment it, multiply, and produce useful compounds in return.

Probiotics are live microbes, added in the hope they'll take up residence and do good work. The key word is live: they have to survive the journey and arrive in useful numbers to have an effect.

Postbiotics are the newest of the three. The consensus definition is "a preparation of inanimate microorganisms and/or their components that confers a health benefit."2 In other words, microbes that have been deliberately inactivated, along with the beneficial compounds they carry. Because they aren't alive, they're more stable than live cultures.

What the evidence actually supports: fibre first

If you take one thing from this guide, make it this: the strongest, most consistent evidence in gut health is for fibre, and specifically prebiotic fibre. It's also the thing most of us get too little of. New Zealand diets, like most modern Western diets, tend to fall short of the fibre our gut bacteria depend on.

One of the best-studied prebiotic fibres is partially hydrolysed guar gum (PHGG), a gentle, soluble fibre. A systematic review and meta-analysis of clinical trials found PHGG supported more regular, better-formed stools across healthy adults, older people, and others.3 A separate randomised, placebo-controlled trial in healthy adults found that taking it daily improved stool form and shifted the gut microbiome toward beneficial bacteria.4 As those bacteria ferment the fibre, they produce short-chain fatty acids, compounds that in turn help nourish the cells of the gut lining.

That's the mechanism worth understanding: you provide the fibre, your microbes do the work, and the by-products support the gut itself. PHGG is also low-FODMAP and tends to be gentle, so it supports regularity without the bloating or urgency that coarser fibres can bring.

Where probiotics and postbiotics fit

Probiotics can help, but the evidence is strain-specific: a benefit shown for one strain doesn't automatically transfer to another, and much of what's sold doesn't name its strain or match a studied dose. If you use a probiotic, look for the exact strain and a clear reason it's there.

Postbiotics are newer still, and the research is developing. The idea is sound and the stability advantage is real, since inactivated microbes don't have to survive to work. Because the field is young, treat bold postbiotic claims the way you'd treat any other: look for named ingredients, a defined dose, and a clear reason each is there.

What to look for in a gut health supplement

A few honest signals separate a considered formula from a hopeful one:

  • Named forms and strains, not a vague "proprietary blend." You should be able to see exactly what's in it and how much.
  • Fibre that's genuinely prebiotic and gentle, not just bulk.
  • Doses that match the research, rather than a trace amount added for the label.
  • A reason each ingredient is there. More strains, or a bigger number, isn't better; the right ones at the right dose is.

Be wary of "billions of CFU" claims with no strain named, and of "detox" or "cleanse" language. Your gut and liver already do that job.

Food first, then support

No supplement replaces a fibre-rich diet, and the two work best together. A spread of plants across the week feeds a wider range of microbes than any single product can.
